When The Numbers Stop Moving

A plateau feels like proof that something is broken. Usually it's proof that the plan is working exactly as slowly as it was always going to, and the problem is that slow does not feel like progress week to week.

The arithmetic nobody believes

Adding 2.5 kg to a lift every week sounds trivial. Run it for ten months and it is 50 kg. Almost nobody adds 2.5 kg a week for ten months, not because it is physically impossible early on, but because it feels absurdly slow in any single session — one more small plate on a bar that already moved yesterday — and slow-feeling progress is the thing people quit on, not the training itself.

The honest version is that the rate of progress is not constant. Early on, most of what you are gaining is neurological — your body getting efficient at a movement it barely knew — and the numbers move fast. That rate always slows as you approach your body's current ceiling, and a plan built assuming month-one speed forever is a plan that guarantees you'll feel like you've stalled by month four, even while still moving forward.

A plateau versus under-recovery

Before assuming the training itself needs to change, it's worth ruling out the more common explanation: you are not actually recovering enough between sessions to perform at your best in the next one. The signs look similar from the inside — the bar feels heavy, the number won't move — but the fix is completely different.

  • Under-recovery shows up alongside poor sleep, a stressful stretch, eating less than usual, or training the same movement pattern hard multiple days in a row. The fix is rest, food and sleep, not a new programme.
  • A genuine plateau shows up even when sleep, food and stress are all reasonably normal, and it persists across several weeks rather than one bad one. That is the case where the training variables themselves need to change.

Confusing the two is the single most common reason people abandon a programme that was actually working, or grind through a programme that was never going to move again without a change. It is worth working through both possibilities honestly before deciding which one you're actually dealing with, since the two fixes point in opposite directions.

Autoregulation instead of a fixed number

A rigid plan that says "add 2.5 kg every Monday no matter what" breaks the first week you did not sleep well. Autoregulating — adjusting the day's working weight to how the bar actually feels, using a simple effort scale like reps-in-reserve — lets a programme bend around a bad week instead of forcing it. A systematic review of autoregulation methods found they perform at least as well as fixed percentage-based plans for building strength, with the added benefit of not requiring you to grind through a session your body was clearly not ready for that day.

In practice this can be as simple as: if the planned top set feels like it has three or more reps left in the tank at the target weight, add a little next time. If it feels maxed out with nothing left, hold the weight and try again. That single rule replaces a rigid spreadsheet with something that responds to the actual day you're having.

How little training is actually required to keep moving

One thing that helps a plateau feel less alarming: the training dose required to keep a lift progressing is smaller than most people assume. A systematic review of minimum effective training volumes found that as few as one to three hard working sets per lift, taken close to failure two to three times a week, produced measurable strength gains in people who already train.

That matters for a plateau because the instinct is usually to add more — more sets, more sessions, more time in the gym — when the actual stall is more often about effort and recovery than about volume. Before adding another session to the week, it is worth checking whether the sets you are already doing are hard enough, and whether you're recovered enough between them to do them justice.

Why a log beats a memory

"I feel like I've stalled" and "I have actually stalled" are different claims, and the only way to tell them apart reliably is a written log — weight, sets, reps, and a rough effort rating, for every working set. Memory rounds up bad weeks and rounds down good ones, and a run of workouts that felt identical in your head can show a log that's actually crept up over six weeks once you look at the numbers side by side.

A log also turns a plateau from a vague feeling into a specific, checkable question: has this exact number, at this exact rep count, genuinely repeated for three or more sessions in a row with effort staying high each time? If yes, that's a real plateau and worth a deliberate change. If the honest answer is "I've only tried it twice," it is too early to call it stalled at all.

Four ways to add load that are not the bar

Progress does not have to mean five more kilos every week. When a lift genuinely will not move, these are real progression, in order of how much they usually have left to give:

  • More reps at the same weight. Five sets of five at a given weight is meaningfully more work than five sets of five was three months ago at that same weight, even before the bar gets heavier.
  • Better bar speed at the same weight. A weight that used to grind now moving fast is a strength gain the scale on the plates does not show.
  • Less rest between sets at the same total work. A genuine, measurable form of harder training.
  • Cleaner technique at the same weight. A squat that used to fall apart in the last rep of a set and now doesn't is real progress even at an identical number on the bar.

Any one of these can be the thing that's actually moving while the number on the bar sits still for a few weeks — which is usually the point where someone assumes nothing is happening at all. It is worth writing down which of them you changed and when, because a month later the memory of what you actually did is unreliable, and the only thing less useful than a stall is repeating the fix you already tried.
